I have been updating to 3.0 for three hours. The watch and phone are pluged in but there is no progress how do I cancel the update and gain access to both phone and watch as I can do without neither for another unknown amount of time.

If you try to close the Fitbit app you should get a message asking if you want to cancel the update. Choose to cancel.
Alternatively, you can turn off your phone or force quite the app.
